DYNAMIC WARM-UP MENU :

BENCH SUPPORTED DB SHOULDER
EXTERNAL ROTATION
arm rested on bench and hinging front to back
into shoulder external rotation.
2 sets : 10 to 15

PEC STRETCH ON PEC DECK
hold a loaded stretch position to open
up the shoulders to the posterior side
of capsule.
2 sets : long deep held stretch

TENNIS BALL RELEASE ON ROTATOR CUFF
ball placed on cuff and arm ran through motions to
break adhesions that typically cause shoulder pain
and impingement.

 

—– SESSION —–

1. QUADRUPLED CABLE REAR DELT PULL THROUGH
cable set low with d grip handle. you’ll be on all fours side profile
to the cable. the outside arm will reach under your body and be
the working side. this will help you put a massive stretch position
on the rear delt as you pull through like a rear delt fly.
3 sets : 12 to 15

2. 70 DEGREE SMITH MACHINE ROW
bent over to about 70 degrees and use a just outside
shoulder width pronated grip.
4 sets : 12-10-8- (6-5-4 cluster set)
* i use swissies for a neutral grip
*cluster is set done with short pauses to increase
intensity and get more reps with a heavier weight than straight set.

 

3. CHEST SUPPORTED DB SEAL ROW
chest supported on high bench with db’s in
neutral position
4 sets : 8-8-8-8

 

4.  CLOSE D GRIP LAT PULLDOWN
use a close grip handle to help cue a good lat stretch
on the negatives.
4 sets : 20-15-12-8
5. CABLE CONCENTRATION CURL| STANDING DB
HAMMER CURL TO SUPINATED CONTRACTION
low pulley cable with d grip using leg as a preacher
support | db rotates from hammer to supinated
top position each rep.
4 sets : 10-10-10-10 | 6-6-6-6
